Ever wondered how you can really drill down on that “bra fat” and officially “unbig your back”? JCBPT has you covered!
We’re continuing our “Problem Areas for Most Women” series with three exercises that can help strengthen your back and create a more defined, shapely appearance.
This is the second installment in our series, following “How to Get Rid of Underarm Fat (Bat Wings): 3 Tricep Exercises to Try.” As personal trainers, one of the most common questions we hear is how to reduce stubborn fat around the back and bra-line area.
Before we dive in, there’s one important thing to understand: you cannot spot-reduce body fat. In other words, doing back exercises alone won’t specifically burn the fat around your bra line. Fat loss happens throughout the body and is influenced by factors such as your overall activity, nutrition, genetics, and energy balance.
However, strength training can help you build and strengthen the muscles in your back, while cardiovascular exercise can help increase your overall energy expenditure. Combined with proper nutrition and a consistent workout routine, these exercises can be part of a well-rounded approach to improving your overall body composition.
As always, consult with a qualified healthcare professional before starting a new exercise program, especially if you have any health concerns or injuries. Every body is different, so your training program should be adjusted to your individual needs.
Now, let’s dive into the three exercises that will blast the back.
1. Lat Pulldowns
Lat pulldowns are a great exercise for strengthening your upper back and lats—the large muscles that run along the sides of your back.
Building these muscles can help create more definition through your back while improving overall upper-body strength.
How to Perform a Lat Pulldown:
- Sit at the lat pulldown machine and secure your legs under the pads.
- Grab the bar slightly wider than shoulder-width apart.
- Keep your chest lifted and your core engaged.
- Pull the bar toward your upper chest while driving your elbows down.
- Pause briefly at the bottom of the movement.
- Slowly return the bar to the starting position.
Trainer Tip: Avoid using momentum or leaning too far back to move the weight. Focus on controlling the movement and engaging your back muscles throughout the exercise. Squeeze those shoulder blades together as if you’re trying to catch a quarter in between them
2. High Back Row With Dumbbells
The dumbbell high row is another excellent movement for targeting the muscles across your upper back and shoulders.
This exercise can help strengthen your upper back while improving your ability to pull and stabilize your shoulder blades.
How to Perform a Dumbbell High Row:
- Hold a dumbbell in each hand.
- Hinge forward slightly at your hips while keeping your back neutral.
- Let your arms hang naturally toward the floor.
- Pull the dumbbells upward toward your upper ribs or chest.
- Keep your elbows moving outward as you row.
- Squeeze your upper back at the top of the movement.
- Slowly lower the dumbbells and repeat.
Trainer Tip: Keep the movement controlled. You don’t need extremely heavy dumbbells to effectively work your back.
3. Running/ Jogging
Wait… running?
Yup that’s right
Running doesn’t directly target your back muscles, but it can be a useful form of cardiovascular exercise when your goal is to reduce overall body fat.
Remember, you can’t choose exactly where your body loses fat first. Incorporating cardio such as running into your overall fitness routine can increase your energy expenditure and support your overall fitness and body-composition goals.
If running isn’t your thing, that’s okay! Walking, cycling, swimming, or another form of cardio you enjoy can also be incorporated into your routine.
Trainer Tip: The best cardio is often the type you can perform consistently. Find an activity that fits your fitness level, schedule, and preferences.
Conclusion
If you’re trying to improve the appearance of your back and reduce the amount of body fat around your bra line, don’t fall for the idea that one exercise can magically burn fat from a specific area.
Instead, think about the bigger picture:
Strength training + cardiovascular exercise + proper nutrition + consistency = a stronger, healthier body.
Use exercises like lat pulldowns and dumbbell high rows to strengthen your back, incorporate cardio such as running to support your overall fitness, and focus on sustainable nutrition and training habits.
And remember—your goal shouldn’t just be to “get rid of bra fat.” Building a strong back can improve your strength, posture, movement, and confidence.
At JCBPT, we believe your training should have a game plan. No two people are exactly alike, which is why your workouts should be structured around your individual goals, lifestyle, fitness level, and needs.
